A. 3×5 pull-up negatives- Start at top of pull-up with chin over the bar and lower yourself as slowly as possible to the bottom position with arms fully extended. Reset and repeat 5 times. You do not need to pull yourself up to get chin above the bar. You may use a box or climb up to get chin above bar to begin.

B1. DB front raise into scap squeeze 3×12

B2. Explosive Push-up 3×10

D2. H/M/L banded scap squeezes 6/6/6

10 rower v-up or knee tucks

30 crunches

X3 with minimal rest
